Patients come to me having taken psyllium husk for years, convinced they have covered their fibre needs. Others have cut carbs so aggressively that they have accidentally eliminated most of their dietary fibre too. And a growing number are taking GLP-1 medications and eating significantly less food overall, without realising their fibre intake has dropped with it.
What almost none of them know is that fibre is not one thing. It is a family of compounds with profoundly different structures, different functions, and different bacterial communities they feed. Choosing one type and staying with it is a bit like deciding to eat only one vegetable because it is the most well-known one. You would survive, but you would miss most of what your body actually needs.

This is the key insight that changed how nutritionists think about fibre: it is not primarily about you. It is primarily about what you are feeding. The 38 trillion bacteria living in your gut need fibre the way your cells need glucose. Without it, they struggle. With a diverse supply of it, they thrive, and when they thrive, so do you.

Here is the reframe I ask every patient to sit with: your gut was designed to keep you regular. Trust your gut. It knows what to do. It has been doing this job, without assistance, for millions of years. When it stops doing that job well, that is not just an inconvenience to manage with a laxative. It is a signal that something in the system is not getting what it needs.
Most of us treat irregularity as an event, something that happens, needs to be dealt with, and then is over. We reach for a bulking agent, things move, and we stop taking it. Until next time. The cycle repeats.
But the irregularity keeps returning for the same reason it arrived in the first place: the gut microbiome is not getting the diverse fibre inputs it needs to do its own job. Your gut bacteria produce the short-chain fatty acids, particularly butyrate, that drive colonic motility. When those bacteria are underfed or imbalanced, the gut slows. Irregularity is the symptom. An underfed microbiome is the cause.
The five types of dietary fibre, and why you need all of them
Modern fibre science identifies five functional fibre types. Each has a distinct chemical structure, a distinct physical mechanism, and feeds a distinct set of bacterial populations. This is why fibre variety matters: no single fibre type can do all five jobs.
1. Soluble fibre: for gentle transit and hydration
Soluble fibre dissolves in water to form a gel or viscous solution in the digestive tract. This gel slows gastric emptying, helping moderate blood glucose spikes after meals and contributing to feelings of fullness. In the colon, soluble fibre is fermented by bacteria to produce short-chain fatty acids including butyrate, propionate, and acetate. Good food sources include oats, legumes, chia seeds, flaxseeds, and acacia fibre (gum arabic).
2. Insoluble fibre: for structural gut movement
Insoluble fibre does not dissolve in water. Instead it adds bulk to stool, absorbs water as it moves through the colon, and creates the physical conditions for regular, comfortable bowel movements. It is the structural fibre, the one most directly responsible for gut motility and regularity. Sources include flaxseeds (linseeds), wheat bran, and the skins of fruits and vegetables.
3. Resistant starch: to feed the lower gut
Resistant starch resists digestion in the small intestine and arrives in the colon completely intact. It is the primary food source for Faecalibacterium prausnitzii and Ruminococcus bromii, the dominant producers of butyrate. Green banana flour is one of the richest sources, with up to 38g of resistant starch per 100g.

4. Prebiotic fibre: selective fuel for beneficial bacteria
Prebiotic fibres selectively stimulate the growth and activity of beneficial bacteria. Acacia fibre preferentially feeds Bifidobacterium and Lactobacillus species, the bacterial genera most associated with a healthy gut microbiome. Importantly, acacia fibre is also one of the most tolerable prebiotics for people with sensitive guts or IBS, fermenting slowly and gently rather than rapidly causing gas.
5. Fermentable fibre: slowly fermented for comfort and gut lining support
Fermentable fibres are broken down by bacteria through fermentation, producing short-chain fatty acids, most importantly butyrate, as metabolic by-products. The critical distinction is the rate of fermentation. Rapidly fermentable fibres like chicory inulin produce gas quickly. Slowly fermentable fibres produce the same beneficial metabolites over a longer period, minimising discomfort. Lemon myrtle is an Australian native herb with prebiotic and antimicrobial properties that selectively supports the upper gut microbiome.
Butyrate: the molecule that explains everything
Butyrate is a short-chain fatty acid produced when gut bacteria ferment resistant starch and fermentable fibre. It is the primary energy source for colonocytes, the cells lining your colon wall. Your gut lining is a single-cell-thick barrier between the contents of your intestine and your bloodstream. Without adequate butyrate, colonocytes become energy-deprived. The tight junctions between gut lining cells begin to loosen, the barrier becomes permeable, and bacterial fragments cross into the bloodstream, triggering systemic inflammation.
Butyrate also actively regulates inflammatory signalling, inhibiting NF-kB, one of the primary molecular pathways through which chronic low-grade inflammation is sustained. This is why gut health is so intimately connected to skin conditions, joint health, metabolic health, and immunity.
The microbiome diversity principle
The microbiome research of the last decade has produced one consistent finding: diversity is the goal. A gut microbiome with high species diversity is more resilient, more metabolically active, and more protective against disease. The primary dietary driver of microbiome diversity is fibre diversity. Different fibre types feed different bacterial populations. No single fibre type reaches all five bacterial communities. For my patients with IBS, the standard advice to take more fibre is often counterproductive when the fibre in question is psyllium or chicory inulin, both of which can exacerbate symptoms in sensitive guts. The fibres I recommend are slow-fermenting, low-FODMAP, and gentle in their action. Acacia fibre, flaxseed, chia, and green banana resistant starch are all individually recognised as low-FODMAP.
GLP-1 medication users
GLP-1 receptor agonists like semaglutide and tirzepatide dramatically slow gastric emptying and reduce food intake, significantly reducing dietary fibre intake at the very time gut support matters most. A gentle, diverse, low-FODMAP fibre supplement is one of the most evidence-aligned nutritional recommendations I make to patients on these medications.
Menopause
Oestrogen decline during perimenopause and menopause significantly affects the gut microbiome, including a reduction in Lactobacillus species important for hormonal metabolism and intestinal barrier integrity. Increasing prebiotic fibre intake, particularly acacia and resistant starch, supports the replenishment of these species.
Post-antibiotic recovery

Lee's Fibre-Rich Breakfast Jar
- 200g full-fat Greek yoghurt or coconut yoghurt
- 1 tsp ground flaxseed, 1 tsp acacia fibre powder, 1 tsp green banana flour, 1 tsp chia seeds
- 1/2 cup granola or rolled oats
- 1 handful of blueberries
- 1/2 mango, diced (or frozen mango, thawed)
- 2 tablespoons toasted coconut flakes
- 1 tablespoon nut butter of your choice
- Optional: a drizzle of raw honey or maple syrup
- Stir all the fibre ingredients through the yoghurt. Let it sit for two to three minutes. The chia and acacia will begin to hydrate, thickening the yoghurt slightly.
- Spoon the yoghurt base into a jar or bowl.
- Layer the granola or oats over the yoghurt, then the mango and blueberries.
- Top with coconut flakes, a drizzle of nut butter, and honey if using.
- Eat immediately or refrigerate overnight. The chia continues to hydrate, creating a thicker pudding-like base by morning.

Recipe: The Afternoon Delight Smoothie
This smoothie was born from my afternoon energy slump problem. The combination of avocado, spinach, cacao, and a full fibre serve sustains energy through the second half of the day without spiking blood sugar. The avocado makes it surprisingly creamy and the cacao gives it a flavour that feels indulgent but is genuinely nutritious.

- 1/2 ripe avocado
- 2 large handfuls of baby spinach leaves

- 100g Greek yoghurt or coconut yoghurt
- 1 teaspoon raw honey or a medjool date for sweetness
- Optional: 1 teaspoon maca powder, a few ice cubes
- Add all ingredients to a high-speed blender.
- Blend on high for 60 seconds until completely smooth. The avocado should disappear entirely, leaving only creaminess.
- Taste and adjust sweetness. A ripe banana may not need the honey.
- Pour into a tall glass and drink immediately. The fibre will begin to gel if left to sit.
Avocado provides soluble fibre and healthy fats that slow digestion, moderating the blood glucose response from the banana. Spinach contributes insoluble fibre and magnesium. Cacao is a potent prebiotic, feeding Lactobacillus and Bifidobacterium directly. Lee's note: raw cacao (unsweetened) is not the same as processed cocoa powder. Raw cacao retains the flavonols that act as prebiotics. Standard processed cocoa has most of these removed during alkali processing. The difference in gut benefit is significant.
Recipe: Apricot and Macadamia Granola
Making a big batch of granola is one of the best ways to ensure a healthy breakfast is always on hand. This version is seed and nut-rich, covering multiple fibre types in a single bowl. It also happens to taste wonderful on its own as a snack. Store it in a sealed container and it will keep for two weeks.
Apricot and Macadamia Granola
- 125g roughly chopped apricots (sugar-free)
- 150g macadamia nuts, halved
- 200g quinoa flakes
- 200g brown rice flakes
- 100g almond flakes
- 50g buckwheat groats
- 100g pepitas
- 50g sesame seeds
- 100g sunflower seeds
- 50g linseeds (flaxseeds)
- 1 tsp nutmeg
- 1 tsp cinnamon
- 2 tsp vanilla bean powder or alcohol-free vanilla extract
- 1/2 cup caramelised apple cider vinegar (recipe below)
- Almond milk and fresh cherries to serve
- Preheat oven to 180 degrees Celsius.
- Place all dry ingredients in a mixing bowl. Stir through cinnamon and nutmeg until well combined.
- Add vanilla and caramelised apple cider vinegar and stir to mix thoroughly.
- Spread into a lined baking dish and bake on the middle shelf for 30 to 40 minutes.
- Stir after 20 minutes and adjust flavours as needed.
- Remove from oven and allow to cool completely before transferring to a sealed container.
- Serve with almond milk and fresh cherries.
Place 1 cup of apple cider vinegar and 2 tablespoons of rice malt syrup (or sweetener of your choice) in a small saucepan. Bring to the boil over medium heat and reduce by half. Remove and allow to cool before using.
Linseeds (flaxseeds) provide insoluble and soluble fibre. Buckwheat, quinoa, and brown rice flakes contribute resistant starch. Pepitas, sesame seeds, and sunflower seeds add insoluble fibre and a diverse range of minerals. Apricots contribute soluble fibre and natural polyphenols. Each serve covers four of the five fibre types in a single bowl.

Getting more fibre diversity: a practical guide
Start gradually
Introducing too much fibre too quickly can cause significant bloating, gas, and discomfort. Increase gradually, starting with slow-fermenting varieties. The gut microbiome adapts over two to four weeks, and increasing water intake alongside fibre is essential.
Aim for 25 to 30 different plant foods per week
Research from the American Gut Project found that people who ate 30 or more different plant foods per week had significantly more diverse gut microbiomes than those eating fewer than 10. Every herb, spice, nut, seed, legume, grain, fruit, and vegetable counts as a separate plant.
Think about fibre at every meal
Rather than supplementing fibre as a standalone practice, consider it a lens through which to view every meal. What plant foods are in this dish? Are there seeds or nuts I could add? Is there a legume that would work here? Fibre diversity is built through daily food habits, not single-dose supplements.
Be patient with resistant starch
Resistant starch takes longer to show results than soluble fibre because it is feeding the lower colon. Most people notice the effects of soluble fibre changes within days. Resistant starch and its butyrate-producing effects develop over weeks of consistent intake.
